Im not sure how to get around the back pain, i cant lay flat like you due to my scoliosis and ive tried to do the hip movement you know but it just hurts too much, it feels like my bones are digging into the floor and I dont think that's normal
Okay so in this work out, you are not hitting middle or rear head of the shoulder , long head of the tricep , you are not hitting the biceps very well with pull ups I recommend chin-ups,

For those who don't know how long you should pause at the top of a pull up/chin up rep, around 2 seconds and under is generally good.

What about Saturday and Sunday?
If on leg raises you arch your back and can't seem to keep it on the floor. Stick your chin to your chest and them do them. This arches your back into the floor and helps it stay there.
What if you can’t do pull ups just yet? Are there other things you could do instead

For legs I can do 50 1set then 30 set then 20 rep in Squats then barely walk for 2 3 days due to pain
